workout description

"EMOM x 2 – Wheels, Wallballs, and Work"

This WOD is built as two back-to-back 9-minute EMOMs, separated by a 2-minute rest. Each round hits your engine, coordination, and grit with a combo of machines, DBs, and burpees.

Part 1 – EMOM 9:

Calories on the Rower
Wall Balls @14/20 lbs
Burpees Over the Wall Ball

This section is all about pacing while keeping a high work rate under fatigue. Wallballs + burpees = legs and lungs.

Part 2 – EMOM 9:

Calories on the Assault Bike
AMRAP (within the minute):
2 Alternating Dumbbell Cleans + 2 Alternating Dumbbell Snatches
Burpees Over the Dumbbell

This section will test your grip, coordination, and willingness to push through discomfort. Keep DB cycling smooth and burpees snappy.

What is an "EMOM" workout?

An EMOM workout stands for "Every Minute on the Minute" — a time-based training format where you perform a specific number of reps or a short workout at the start of every minute, then rest for the remainder of that minute.

In a typical EMOM CrossFit workout, you'll rotate through one or more movements (like squats, push-ups, or barbell lifts) for a set number of minutes. Whether it’s 10, 20, or 30 minutes long, an EMOM builds consistency, pacing, and work capacity.

Why Choose an EMOM CrossFit Workout?

  • Trains intensity with structure — no wasted time

  • Builds work/rest awareness and sustainable pacing

  • Easy to scale for beginners or advanced athletes

  • Perfect for developing movement quality under fatigue

EMOM workouts are ideal for strength training, conditioning, or skill development, and they work in both solo and group settings. Whether you're doing a bodyweight circuit or barbell cycling, an EMOM workout keeps you moving with purpose.

What kind of exercises are in this workout?

  • dumbbell snatch

The dumbbell snatch is a powerful, full-body movement that builds explosiveness, coordination, and core strength. Commonly used in CrossFit, a dumbbell snatch workout challenges both strength and endurance while training one side of the body at a time.

In this workout, dumbbell snatches help increase intensity, improve unilateral balance, and add variety to your training. Whether you're a beginner or advanced athlete, the dumbbell snatch workout format can be easily scaled and is highly effective for total-body conditioning.

  • wall ball

The wall ball is a classic CrossFit movement that combines a front squat and an explosive throw, targeting your legs, shoulders, and lungs in one fluid motion. It’s a staple in any high-intensity wall ball workout, known for quickly elevating your heart rate.

In this workout, wall balls build endurance, coordination, and full-body power. Whether you're using a 10 or 20 lb ball, this simple movement delivers serious results — especially when the reps start adding up.

  • Row Erg

Rowing is a low-impact, full-body movement that builds cardiovascular endurance, leg drive, and pulling strength. It’s a staple in many CrossFit workouts because it trains both aerobic capacity and muscular coordination.

In this rowing workout, each effort helps develop power output, pacing control, and total-body stamina — all while being easy on the joints. Whether you're sprinting for calories or pacing for meters, rowing is one of the most effective tools for conditioning.

  • Burpee

The burpee is a simple, full-body movement that combines a squat, plank, and jump into one explosive exercise. It’s a staple in nearly every burpee workout thanks to its ability to build cardio endurance, coordination, and mental toughness — fast.

In this workout, burpees spike your heart rate, challenge your engine, and require no equipment. Whether you're doing them over a bar, onto a target, or just flat out, burpees are a true test of grit and conditioning.

  • Assault Bike

The Assault Bike is a fan-powered machine that delivers one of the most effective full-body conditioning challenges in fitness. Common in high-intensity assault bike workouts, it trains your legs, arms, and lungs all at once — and responds directly to how hard you push.

In this workout, the Assault Bike is used to build power, stamina, and mental toughness. Whether you're sprinting for calories or holding a steady pace, the Assault Bike is perfect for intervals, finishers, or pure engine tests.

  • Dumbbell snatch

The dumbbell snatch is a powerful, full-body movement that builds explosiveness, coordination, and core strength. It’s a staple in functional fitness and CrossFit, commonly featured in high-intensity dumbbell snatch workouts.

In this workout, dumbbell snatches challenge your hip drive, shoulder stability, and grip, all while training each side of the body independently. Whether performed fast for conditioning or heavy for strength, the dumbbell snatch is a versatile tool for total-body training.

  • dumbbell clean

The dumbbell clean is a powerful movement that develops explosiveness, coordination, and full-body strength, using one or two dumbbells. Common in functional fitness and dumbbell clean workouts, it trains hip extension, pulling power, and control from the ground to the shoulders.

In this workout, dumbbell cleans challenge your grip, timing, and endurance, while offering a versatile alternative to barbell lifting. Whether performed single-arm or double-arm, the dumbbell clean is ideal for building functional strength and conditioning.

  • burpee over dumbbell

The burpee over dumbbell adds a dynamic twist to the classic burpee by including a lateral jump over one or two dumbbells. This movement increases intensity, coordination, and agility, making it a popular choice in fast-paced burpee over dumbbell workouts.

In this workout, burpees over dumbbells push your cardio capacity, lower body explosiveness, and mental grit. Whether used in intervals or for total reps, this variation adds variety and challenge to any conditioning session.
