What is an "on-off" workout?

An on-off workout is a time-based training format where you alternate between work periods and rest periods — for example, 1 minute on, 1 minute off. In an on-off CrossFit workout, your goal is to perform as many reps as possible during the "on" phase, then recover during the "off" phase before the next interval begins.

This format helps you push hard during the work period, knowing you have built-in rest. It's especially useful for building intensity, power output, and recovery efficiency.

Why Try an On-Off CrossFit Workout?

  • Encourages maximum effort during work intervals

  • Helps improve work-to-rest ratio awareness and recovery speed

  • Perfect for training sprints, weightlifting, or gymnastics under fatigue

  • Easily adaptable to all fitness levels and time domains

Whether you're doing 30 seconds on / 30 seconds off or longer 2–3 minute intervals, an on-off workout is a powerful way to train smart and hard — one round at a time. Ideal for interval-based CrossFit workouts, EMOM-style sprints, and team formats.

What kind of exercises are in this workout?

  • Row Erg

Rowing is a low-impact, full-body movement that builds cardiovascular endurance, leg drive, and pulling strength. It’s a staple in many CrossFit workouts because it trains both aerobic capacity and muscular coordination.

In this rowing workout, each effort helps develop power output, pacing control, and total-body stamina — all while being easy on the joints. Whether you're sprinting for calories or pacing for meters, rowing is one of the most effective tools for conditioning.

  • T2B

Toes to bar is a powerful gymnastics movement that targets your core, grip, lats, and hip flexors, making it a key element in many high-intensity toes to bar workouts.

In this workout, toes to bar challenge your core strength, rhythm, and coordination while under fatigue. Whether you're kipping or going strict, it’s an essential skill for improving gymnastics capacity and midline control in CrossFit.

  • rope climb

The rope climb is a classic functional fitness movement that develops upper body pulling strength, grip endurance, and core control. Frequently featured in rope climb workouts, it challenges both technique and toughness.

In this workout, rope climbs train your lats, arms, and abs, while demanding coordination and efficient footwork. Whether performed legless or with a J-hook, the rope climb builds confidence and capacity in gymnastics-style pulling.

  • knee raises

Knee raises are a core-focused gymnastics movement that builds abdominal strength, hip flexor control, and grip endurance. Common in beginner and advanced knee raise workouts, they’re performed hanging from a pull-up bar, bringing the knees toward the chest.

In this workout, knee raises train midline stability and coordination, making them a great progression toward toes-to-bar. Whether strict or kipping, knee raises are an effective and scalable movement for developing strong, functional core strength.

  • devils clean

The Devil’s clean combines a burpee and a double dumbbell clean, creating a powerful, full-body movement that builds explosiveness, endurance, and grit. A common feature in high-intensity Devils clean workouts, it challenges your legs, shoulders, core, and lungs all at once.

In this workout, Devil’s cleans test your ability to maintain form and intensity under fatigue. Whether programmed for rounds, reps, or time, the Devil’s clean is a tough and efficient movement for total-body conditioning.

  • devil's cluster

The devil’s cluster is a brutal combination movement that merges a burpee, a clean, and a thruster—all with dumbbells. A favorite in high-intensity devil’s cluster workouts, it challenges every energy system by demanding strength, coordination, and unrelenting grit in one fluid sequence.

In this workout, devil’s clusters spike your heart rate, build full-body strength, and torch calories. From the floor to overhead, they train your legs, core, shoulders, and lungs all at once—making them a go-to movement when you want max intensity with minimal equipment.

  • knees to elbows

Knees to elbows is a gymnastics-based core movement performed hanging from a pull-up bar, where the knees are driven upward to make contact with the elbows. Frequently featured in knees to elbows workouts, it trains core strength, grip endurance, and body control—all under tension.

In this workout, knees to elbows develop midline stability, lat activation, and coordination, serving as a foundational skill for more advanced movements like toes-to-bar. They’re an effective way to build functional core strength while improving shoulder and hip mobility in dynamic settings.
